Collagen Supplements: What They Really Do, How Much to Take, and What to Ignore

Somewhere around 2018, collagen jumped from the bodybuilding shelf to the beauty aisle. Today it turns up in gummies, coffee creamers, protein bars, chewable tablets and $80 tubs of “hydrolysed marine peptides.” The promise is consistent: firmer skin, quieter joints, thicker hair. The evidence is more modest than the marketing suggests, but it isn’t zero either.

What follows is a practical look at what a collagen supplement can realistically do, how much you need, and where most people waste money.

What’s actually in the tub

Collagen is the most abundant protein in your body, making up roughly 30% of your total protein mass. It forms the scaffolding in skin, tendons, ligaments, bone and cartilage. From about your mid-twenties, production drops by around 1% a year, and UV exposure, smoking and high blood sugar speed up the breakdown.

A supplement doesn’t deliver collagen directly to your face or your knee. What’s in the tub is collagen that’s been chemically or enzymatically chopped into short chains called peptides, typically 2 to 10 kilodaltons, because intact collagen is too large to absorb. Once you swallow it, those peptides are broken down further into amino acids, mostly glycine, proline and hydroxyproline, and taken up through the gut.

Most products fall into one of three groups:

  • Type I and III from bovine hide or bone — the most studied for skin, hair and nails.
  • Type II from chicken sternum cartilage — usually marketed for joints, sometimes sold in undenatured form.
  • Marine collagen from fish skin — type I, smaller peptides, popular with people who avoid beef.

One thing worth knowing: collagen is an incomplete protein. It contains no tryptophan and very little methionine, so it can’t stand in for your normal protein intake.

What the research actually supports

Skin is where the clinical data is strongest. Randomised trials using 2.5 to 10 grams a day for 8 to 12 weeks show measurable improvements in skin elasticity and hydration, with some reduction in wrinkle depth. The effects are real but modest. Joints come second. Trials in athletes with knee pain and in adults with mild osteoarthritis have shown small reductions in pain scores, usually at 5 to 10 grams daily over three to six months. The effects land in the same territory as glucosamine: sometimes noticeable, rarely dramatic.

Bone density data is early and mixed. Hair and nail evidence is thin, mostly small studies and a mountain of anecdotal reports. If thinning hair is your main concern, it’s worth checking which hair growth supplement ingredients have real evidence behind them before you spend money on collagen for that purpose.

Where the marketing outruns the science

A few claims you can safely ignore.

“Reverses ageing.” Nothing does. Collagen synthesis is slow, and no powder stops the clock.

“Targets your face.” It doesn’t. Your body decides where amino acids go, and it doesn’t prioritise your cheeks over your tendons.

Gummies with 2 grams per serve. That’s a quarter of the lowest dose used in the successful trials. You’d need to work through most of the jar to reach 10 grams.

“Vegan collagen.” That’s a contradiction. Plants don’t make collagen. What you’re buying is a blend of amino acids, sometimes with vitamin C added, which may support your own collagen production but isn’t the same product. Learning to tell the difference between what works for skin and what’s just clever labelling takes about two minutes once you know what to look for on the back of the tub.

How much to take, and when

Timing matters less than people think. Some evidence suggests taking it 30 to 60 minutes before exercise, or alongside vitamin C, may help slightly. Consistency over months is what moves the needle.

What to look for on the label

  • Hydrolysed peptides or “collagen peptides” as the ingredient, not a vague “collagen blend.”
  • Grams per serving, clearly stated. Not per container, and not per “two scoops” when the scoop holds 2 grams.
  • Type I and III if skin is the goal, type II if it’s joints.
  • Third-party testing — look for NSF, Informed Sport or a published certificate of analysis. Heavy metal contamination in cheaper marine collagen has been documented more than once.
  • Cost per gram. Divide the price by the total grams in the tub. Past roughly $1.50 per gram, you’re paying for branding.

What makes it work better

Vitamin C is a genuine cofactor in collagen synthesis. Your body can’t cross-link collagen fibres without it. Taking 50 to 100 mg alongside your powder is cheap and sensible, and a large dose isn’t necessary. It helps to understand what vitamin C supplements actually do before stocking up on 1000 mg tablets.

Three other things matter more than which brand you pick: enough total protein (roughly 1.2 to 1.6 grams per kilogram of body weight), daily sunscreen, and not smoking. Someone eating 120 grams of protein a day and using SPF 50 will get further than someone taking collagen and skipping both.

Who probably won’t notice anything

If you’re under 30, eat plenty of protein, don’t smoke and have no joint complaints, the ceiling for improvement is low. There isn’t much degradation to slow down yet. The same goes for anyone expecting visible change in two weeks. Skin turnover is slower than that, and the trials that found effects ran for at least eight weeks.

A realistic way to test it

Pick one product, take 10 grams a day for 12 weeks, and track something specific. Photograph your face in the same light and at the same time of day on day one and day 84. Score knee pain from 1 to 10 before and after a run. If nothing has shifted by week 12, you’re not a responder to that product and it isn’t worth rebuying.

Buy a single tub rather than a six-month subscription. Collagen is safe for most people, with mild bloating and the occasional chalky taste in coffee being the usual complaints. It’s also not cheap, and the honest position is that it helps some people a little. Whether that’s worth $30 a month is a decision each person has to make for themselves.
