Collagen has gone from a niche powder sold in bodybuilding shops to a fixture on supermarket shelves. It now shows up in coffee creamers, gummies, protein bars, capsules and single-serve drink shots that cost more than a decent lunch. The global market is worth billions and still climbing. What’s far less clear to most of the people buying it is whether any of it does what the label promises.

The honest answer: sometimes, for specific things, and usually modestly. Collagen supplementation has genuine research behind it for skin elasticity, joint discomfort and age-related muscle loss. It also has a lot of hype wrapped around small effect sizes. Dose, form and how long you stick with it make the difference between a real result and an expensive habit.

What collagen is, and why your supply keeps dropping

Collagen is the most abundant protein in the human body, making up roughly 30% of your total protein mass and about 75% of the dry weight of your skin. Structurally, it’s a triple helix: three amino acid chains wound together, unusually rich in glycine, proline and hydroxyproline. That last one can’t be built without vitamin C, which is why scurvy, a vitamin C deficiency, causes old wounds to reopen and teeth to loosen. The scaffolding literally falls apart.

There are at least 28 known types. Type I dominates skin, tendon and bone. Type II is the main collagen in cartilage. Type III supports blood vessels and early skin tissue. Almost every supplement you’ll see on a shelf is built around type I or type II.

Synthesis peaks in your twenties and then declines. Estimates put the loss at around 1% per year from your mid-twenties, and the drop accelerates sharply in the five years after menopause, when women can lose close to a third of their skin collagen. UV exposure, smoking and chronically high blood sugar all speed the process up by damaging existing fibres and encouraging something called glycation, where sugar molecules glue proteins together and make them stiff and brittle.

What the evidence actually shows, body part by body part

Skin

This is where the research is thickest. Typical trials run 8 to 12 weeks and use 2.5 to 10 grams of hydrolysed collagen peptides daily. Meta-analyses consistently find small but measurable improvements in skin elasticity and hydration, plus a slight reduction in wrinkle depth. Nobody is claiming a facelift. Think of it as a nudge rather than a transformation, and the effects show up most clearly in women over 40 and postmenopausal women, whose baseline collagen is lowest to begin with.

Joints

Several randomised trials in athletes with knee pain have found that 5 grams of collagen peptides daily for 12 weeks reduced activity-related joint pain compared with placebo. A 2019 review pulled the results together and found moderate effects on pain scores, though study quality varied quite a bit. The proposed mechanism is that digested peptides accumulate in cartilage tissue and signal the cells there to ramp up production of their own matrix.

Muscle and tendon

Doses here are higher. Trials in older adults with sarcopenia have used 15 grams of collagen peptides combined with resistance training and reported gains in strength and lean mass beyond training alone. Tendon research is arguably more exciting: loading a tendon with exercise shortly after taking 15 grams of gelatin or collagen alongside vitamin C appears to improve tendon stiffness and repair, which is why the protocol shows up in sports rehab clinics.

Hair and nails

The evidence is thinner and the studies smaller. A few trials report improved nail growth and reduced brittleness after 6 months. Hair results are mostly anecdotal, and no supplement fixes hair loss driven by genetics or thyroid problems.

Not all collagen products are equivalent

The word “collagen” on a tub tells you almost nothing about what’s inside. These are the forms you’ll run into, roughly in order of how much research sits behind them.

  • Hydrolysed collagen peptides. Broken into short chains so they dissolve in water and absorb quickly. This is the form used in nearly every positive trial, and it’s what you want for skin and joints.
  • Gelatin. Less processed, so it gels when cooled. Cheaper than peptides and probably just as effective for tendons and joints. It doesn’t dissolve in cold liquid, which puts some people off.
  • Undenatured type II collagen. Works differently, acting on the immune system rather than supplying building blocks. Studied at tiny doses, often 40 mg a day, for joint comfort.
  • Collagen with added extras. Biotin, hyaluronic acid, vitamin C and whatever else fits on the front of the tub. Sometimes useful, sometimes padding.
  • Vegan “collagen builders.” These contain no collagen at all, because plants don’t make it. They supply cofactors like vitamin C, zinc and amino acids and hope your body does the rest.

Getting the dose and timing right

Match the dose to the goal. For skin, 2.5 to 10 grams daily is the studied range, with 5 grams a sensible middle. For joints, 5 to 10 grams. For muscle, tendon and older adults, 15 grams. Gummies are the weak link here. Most deliver 1 to 2 grams per serving, which means you’d need the whole jar to hit a studied dose.

Take vitamin C with it. Around 50 mg is plenty, and it doesn’t need to be a pill. A spoonful of acerola powder, a pepper, or a kiwi will do. Acerola is one of the richest natural vitamin C sources on the planet, which makes acerola berries a practical pairing rather than a random add-on.

Timing matters less than people think, with one exception. For skin and general use, whenever you’ll actually remember it. For tendon and muscle work, take it 30 to 60 minutes before training, because the amino acids need to be circulating when the tissue is under load. And give it 8 to 12 weeks before judging anything. Two weeks is not a fair test.

Reading a label without getting fooled

Three things separate a decent product from a marketing exercise. Look for a specific hydrolysed peptide dose in grams, not a “proprietary blend” that hides the amount. Check that the manufacturer does third-party testing for heavy metals, since collagen comes from animal hides and bones and sourcing varies wildly. And be sceptical of flavour systems that add 10 grams of sugar to every scoop, which undermines the skin benefits you’re paying for.

Food, cofactors and the bigger picture

Collagen isn’t a magic molecule acting alone. Your body needs vitamin C, zinc, copper, iron and enough dietary protein to build it. Bone broth, chicken skin, fish skin and eggs all supply the raw amino acids, though a bowl of broth typically contains far less collagen than a scoop of peptides. If you’d rather lean on whole foods for the supporting nutrients, colourful fruit is a good place to look, and the polyphenols in goji berries and similar fruit support the skin’s ability to handle oxidative stress.

One more thing worth knowing: glycine, the amino acid collagen is richest in, is also involved in sleep regulation and glutathione production. That’s why some people notice better sleep on higher doses, though the evidence there is early.

What to realistically expect, week by week

Weeks one to four, you’ll notice nothing except possibly softer skin texture and, for some, easier sleep. Weeks four to eight, nail growth speeds up and skin hydration readings start to shift in controlled studies. Weeks eight to twelve, that’s when joint comfort and elasticity changes show up in the data. If nothing has changed by the twelve-week mark and you’ve been hitting a proper dose with vitamin C, you’re probably one of the people who doesn’t respond much, and the money is better spent on protein, sleep and sunscreen.

That last point deserves emphasis. Sunscreen does more for your skin’s collagen than any powder on the market, because it prevents the damage in the first place. Collagen supplementation works best as a modest add-on to the basics that actually move the needle: enough protein, resistance training, decent sleep, and protecting your skin from the sun.
